Top 5 Exercises for Trail Runners

Trail running asks more from your body than a flat road run. You still need aerobic fitness, but you also need strong hips, durable calves, responsive ankles, trunk control, and enough leg strength to handle climbs, descents, rocks, roots, mud, and uneven terrain.

At Vaughan’s Fitness, our kinesiologists often see trail runners who are fit enough to run, but not quite strong enough to tolerate the downhill braking, side-to-side corrections, and repeated single-leg landings that trails demand. The good news is that a small amount of well-chosen strength work can make a big difference.

The Best Answer: What Exercises Should Trail Runners Do?

The best exercises for trail runners are single-leg strength, hip hinge, calf and ankle strength, lateral control, and trunk stability exercises. A strong trail running program should include step-downs, split squats, Romanian deadlifts, calf raise variations, and lateral bounds or skater hops. These exercises build the strength and control needed for climbing, descending, uneven footing, and efficient running mechanics.

You do not need a complicated gym routine. Most recreational trail runners do well with two short strength sessions per week, performed consistently, with loads and ranges of motion that match their current ability.

1. Step-Downs for Downhill Control

Downhill running is where many trail runners feel their knees, quads, hips, or low back start to complain. The body has to absorb force repeatedly while the leg is slightly in front of you. Step-downs train that exact skill in a controlled way.

Stand on a low box or step. Slowly lower one heel toward the floor while keeping your pelvis level and your knee tracking roughly over the middle of the foot. Tap the heel lightly, then drive back up. The goal is not to rush through reps. The value is in the slow lowering phase.

Why it helps: step-downs build eccentric quad strength, hip control, ankle awareness, and confidence when descending technical terrain. They also give you a clear window into whether one side has less control than the other.

Common mistake: choosing a box that is too high. Start with a range you can control. If your knee caves in, your hip drops, or you have to bounce off the bottom, lower the height or hold onto support.

2. Rear-Foot Elevated Split Squats for Climbing Strength

Trail climbs are basically repeated single-leg strength tests. Rear-foot elevated split squats help build the leg and hip strength needed to climb without relying only on your calves or low back.

Place the back foot on a bench or low box, keep most of your weight through the front foot, and lower under control. You can keep the torso slightly forward as long as the spine stays strong and the front foot stays planted. Use body weight first, then progress to dumbbells when the movement is consistent.

Why it helps: this exercise strengthens the quads, glutes, adductors, and trunk in a way that carries over well to hills, stairs, and uneven terrain. It also exposes side-to-side differences that flat running can hide.

If rear-foot elevation feels too aggressive, use a regular split squat. At our South Langley studio, we often start clients with supported split squats before progressing to loaded versions. The best exercise is the one you can perform well and progress over time.

3. Romanian Deadlifts for Glutes and Hamstrings

Trail runners need more than quad strength. The glutes and hamstrings help control the hip, support stride mechanics, and reduce the tendency to overuse the low back or calves during long climbs.

For a Romanian deadlift, hold dumbbells, soften the knees, push the hips back, and keep the ribs and pelvis stacked as you lower the weight. You should feel tension through the hamstrings and glutes, not a stretch or pinch in the low back. Drive the floor away and stand tall.

Why it helps: Romanian deadlifts build posterior-chain strength, improve hip-hinge mechanics, and support better force production on climbs. They also pair well with single-leg strength training when a runner needs more balance and hip control.

Trail runners can also use single-leg Romanian deadlifts, but only after they can hinge cleanly on two legs. If balance becomes the whole exercise, use a hand on a wall or rack so the hip and hamstring still get trained.

4. Calf Raises for Ankles, Achilles, and Push-Off

The calves and Achilles tendon do a lot of work in trail running. They help you climb, stabilize on uneven ground, absorb impact, and create a springy push-off. Weak or underprepared calves can make hills feel harder and may contribute to irritated Achilles tendons, cranky feet, or recurring tightness.

Use both straight-knee and bent-knee calf raises. Straight-knee raises bias the gastrocnemius, while bent-knee raises bring the soleus more into play. The soleus is especially important for distance running because it works hard every stride.

How to start: perform slow calf raises on both legs, then progress to single-leg raises. Move through a comfortable range, pause briefly at the top, and lower under control. If you have Achilles pain, calf work should be introduced carefully and ideally guided by a qualified professional.

For runners rebuilding from pain or injury, a kinesiologist can help decide whether you need capacity work, mobility work, gait changes, or a return-to-run progression. 5. Lateral Bounds for Trail Reactions

Road running is mostly straight ahead. Trail running is not. You step around rocks, dodge roots, adjust to slopes, and catch yourself when the ground changes unexpectedly. Lateral bounds help train that side-to-side control.

Start with small skater steps. Push gently from one foot to the other, land quietly, and hold the landing for one or two seconds. Once you can land with control, gradually increase the distance or speed. This should feel athletic, not chaotic.

Why it helps: lateral bounds train hip stability, ankle reactions, deceleration, and confidence on uneven ground. They are especially useful for trail runners who feel unstable when turning, descending, or running on cambered terrain.

If jumping is not appropriate yet, use lateral lunges instead. You will still train frontal-plane strength and hip control without the same impact demand.

How Often Should Trail Runners Strength Train?

Most trail runners should strength train two times per week. During a base-building phase, those sessions can be slightly longer and more progressive. During a heavy race or mileage block, keep the work shorter and focus on maintaining strength without creating excessive soreness.

A simple weekly structure could look like this:

  • Day 1: split squats, Romanian deadlifts, calf raises, side planks
  • Day 2: step-downs, lateral bounds, rows, Pallof presses, bent-knee calf raises

When Trail Runners Should Get Coaching

Get coaching if you keep dealing with recurring pain, one side always feels weaker, downhill running bothers your knees, or you are unsure how to combine strength work with your running plan. Online exercise lists are useful, but they cannot assess your mechanics, injury history, training load, or recovery.

Do trail runners need to lift heavy?

Trail runners do not need to max out, but they should gradually build real strength. Moderate-to-heavy sets of controlled split squats, deadlifts, calf raises, and carries can improve durability when programmed around running volume.

Are squats good for trail runners?

Squats can be useful, especially for general leg strength, but trail runners also need single-leg and lateral exercises. Split squats, step-downs, and lateral lunges often carry over more directly to trails.

How close to a race should I do strength training?

Avoid hard or unfamiliar strength workouts in the final week before a race. Keep movement light, familiar, and low soreness. The bigger strength work should happen earlier in the training cycle.

What if my knees hurt when running downhill?

Do not ignore sharp, worsening, or persistent knee pain. Downhill discomfort can come from training load, quad strength, hip control, ankle mobility, footwear, terrain, or previous injury. A kinesiologist can help assess what is contributing and build an appropriate plan.

Can beginners do these exercises?

Yes, but the version matters. Beginners can start with low step-downs, supported split squats, light hip hinges, two-leg calf raises, and lateral steps before progressing to heavier or more dynamic versions.

I started Training with Jarid in July 2023. We set my fitness and health goals and I initially committed training for 12 weeks. I like the relaxed atmosphere and Jarid's no pressure approach. I trained x3 sessions week, 2x with Jarid and 1x with Miss Marissa. Jarid is a beast of a trainer and all round stand-up guy. He is an intuitive trainer who ensures he tempers the training to not break your spirits but ensure he is getting maximum results from you. I signed on for an additional 8 weeks from my initial commitment. Though I did not meet my weight loss goal, which has nothing to do with the high class training I received, I did CRUSH my strength and conditioning goals!
Jarid's approach to overall health fitness and wellness combined with habit restructuring has made exceed my fitness and weight loss goals. Now 8 weeks after leaving Vaughan's Fitness I am -19.2lbs down my initial start weight in July 2023 and still crushing workouts at home. This place is awesome. The owner Jarid really cares about everyone here. As someone who was scared and intimidated of gyms and fitness in general, this place made me feel confident. I took personal training sessions for 2 months straight with Jasmin, Marissa and Maddison and all 3 of them were exceptional! They walked me through different exercises, showed me proper form and pushed me hard enough to keep challenging myself to get those last reps in. I went to Vaughan's Fitness after a painful year of arthritis in hopes to improve mobility and decrease the constant pain I was feeling. The facility is spacious, clean and there is a good variety of equipment available. Having the riding ring attached makes for a nice and unique atmosphere. Melissa has been a great motivator and just what we needed for our training. We appreciate she is flexible with our schedule and how intense the training should be for that week.

I really enjoying all aspects of the gym including the trainers. In the last 3 years, I have had 3 trainers and they all have been wonderful. With Jill leaving last month, my new trainer Catherine is also amazing. During my first session, she definitely challenged me and I enjoy her personality as well. Everyone at Vaughan's is very friendly and helpful. After years of training in a wonderful boutique gym in Montreal, I was looking for something similar when we moved to the Fraser Valley and I found it at Vaughn's. Wonderful setting, great, well equipped gym with great people. Expert (and patient!) trainers helped me get back in the swing of my work outs. HIGHLY recommend them!

So far it has been a great experience and no complaints. Staff is knowledgable, hardworking and honest. If they don't know the answer to one of my questions they say so and find the answer instead of giving bad advice.

The facility is clean, in a gorgeous area overlooking the riding arena and the would equipment is in good order. Keep it up as I can see why they are successful.

Vaughan’s fitness is AMAZING! The staff are so friendly, professional and motivating. The facility is clean and beautiful, also located on beautiful grounds. Jarid is a wonderful owner, he replies promptly to emails and is super excited to get clients what they want and need. I would absolutely never go another personal training facility because at Vaughan’s, I truly feel like I’m family. Everyone knows your name, they’re invested in your fitness goals and take an active role in learning more about you. This facility and it’s members and staff are legit. They’re amazing and I would HIGHLY recommend Vaughan’s fitness to anyone looking to get in shape and achieve their fitness goals. I’ve trained with Allysia, Alyssa, Alex and Ally and they’re all amazing! It’s also a super non-threatening environment. I’ve found with going to other gyms before it can be super intimidating when you don’t know all the machines are what exercises to do, but here they explain everything, it’s non-judgemental, and everyone roots for you. 10/10 would recommend.

A welcoming, professionally developed and evidently knowledgeable environment was the initial impression I observed from Vaughan’s Fitness. One year later, I can confidently state that anyone’s goals are achievable with the dedication and support offered at Vaughan’s Fitness. In fact, you’ll enjoy surpassing them.

Previously I struggle with appropriate workouts, nutritional guidance, and minor injuries. Initially I debated the decision of inquiring into personal trainers but grateful I chose to. Over the last year, Jarid has been genuinely accommodating to my chaotic schedule. Allowing me the opportunity of working parallel with several trainers who are immensely supportive. They are as interested in your wellbeing and goals as they are fun, motivating and personable.

I've been coming to VF for just under 2 years. I do a lot of active, bike and hike, travel and my sessions here ensure that I'm able to enjoy my trips to the fullest. The trainers are all so knowledgeable, and it's always such a friendly and welcoming place to work out! I miss it when I'm away.

If you’re like me you have been humming and hawing about doing this for a long time. You are looking at websites, getting all ready to go for it only to say to yourself “maybe later”. I have done the big gym thing before and it’s not my cup of tea, main reasons being that I can never decide what equipment I should use or exercises to do, what areas I need to focus on and most importantly how to perform every exercise properly as to not injure myself. I’m one that needs to just show up to the gym, be told what exercises I am doing and be guided through those exercises in a manner that I won’t injure myself, but also with the intent to achieve the greatest result.
I have now been a member at Vaughan’s for over a year and can’t say enough about it. First off this testimonial is something I have wanted to do for a long time. I work out three times per week and have worked with the same two trainers the entire time, Alyssa and Jazmin. I have also on occasion had the fortune of working with some of the other trainers, while mine were on holidays. Marissa, Allyshia, Julianne and Tyler have all been fabulous and a pleasure to work with.
This gym is nothing like the ‘big box chain style gyms’. There is no need to feel intimidated and there is every age and body type working out here. If however, you are looking for yoga or spin classes this is not the gym for you. You get to know everyone from the trainers along with many of the other members. It is without a doubt something I look forward to doing each and every time and that’s something I never thought I would hear myself say as I have always hated the gym
Jarid Vaughn has created an incredible environment here and joining his gym is one of the best things I have ever done. I turned 50 when I first joined and I while I eat fairly well, I was a bit heavier than I wanted to be, had aches and pains here and there and just generally wanted to feel healthier and feel better about myself. I have achieved all that and then some. I never have to weigh myself because I can see the changes. I can easily say that I am in the best physical shape of my life and while I may still have the odd ache and pain (I am over 50 after all), so many of the other issues I was having for years have all disappeared.
My wife has now joined Vaugn’s one day per week and she too is really enjoying it. If you are hesitating on whether or not to join, I hope I have at least convinced you to contact Jarid and set up a consultation. Then you can stop doing your endless research on the internet and making excuses.

If you have any sort of fitness goals, go to Vaughan’s Fitness. The first time I trained with Vaughan’s I needed to get core strength to fix a back injury, and the second time was to tone up and develop over all body strength. I had very noticeable results after only a couple weeks of training and stayed training for 6+ months because I got so much out of it. My back pain has never returned and am now in great shape. The team at Vaughan’s are very knowledgeable and skilled.I learned so much about effective exercises with proper form. The sessions are tailored to your personal goals and are broken up between various types of exercises which makes each session new, interesting, and enjoyable. I cannot recommend Vaughan’s enough. They are awesome and I am so grateful for them.
