How to Build Strong Ankles for Sport and Life

How to Build Strong Ankles for Sport and Life

Strong ankles are not just for athletes. They matter every time you walk on uneven ground, climb stairs, change direction, hike, run, lift, or catch your balance before a slip turns into an injury. At Vaughan’s Fitness, our kinesiologists often see people focus on knees, hips, and backs while the ankles quietly limit how well everything else moves.

The ankle has to be mobile enough to let you squat, step, and land well, but strong and reactive enough to control force. If either side is missing, the body often compensates somewhere else. That can show up as foot discomfort, calf tightness, knee irritation, balance problems, or repeated ankle rolls.

Direct Answer: How Do You Build Strong Ankles?

The best way to build strong ankles is to train three qualities together: ankle mobility, calf and foot strength, and balance or landing control. Stretching alone is not enough. A complete ankle program should include controlled range of motion work, calf raises, tibialis and foot-strength exercises, single-leg balance drills, step-downs, and gradual exposure to sport or real-life demands like walking, jumping, cutting, stairs, or uneven ground.

For many clients, the first step is not doing advanced balance tricks. It is learning whether the ankle lacks motion, strength, confidence, or load tolerance. In our South Langley studio, that assessment helps us choose the right starting point instead of guessing.

Why Ankle Strength Matters More Than People Think

The ankle is the first major joint that manages force from the ground. Every step creates a conversation between the foot, ankle, knee, hip, and spine. When the ankle absorbs and redirects force well, the rest of the body has an easier job.

Strong ankles help with:

  • Balance: The ankle makes small corrections before you even think about them.
  • Squatting and lunging: Better ankle control can improve knee tracking and depth.
  • Running and jumping: The calf and Achilles tendon help store and release elastic energy.
  • Sport movement: Cutting, landing, and decelerating all require ankle stiffness and control.
  • Daily confidence: Stairs, curbs, trails, and wet pavement all challenge ankle stability.

This is why ankle training belongs in both personal training and rehab-informed strength programs. It is not only for someone recovering from a sprain. It is part of building a body that handles real life well.

Mobility, Strength, and Stability: The Three Ankle Qualities

People often say they have “weak ankles,” but that phrase can mean several different things. A kinesiologist will usually separate the issue into mobility, strength, and stability.

Ankle Mobility

Mobility is your ability to move through a useful range of motion with control. For the ankle, the most commonly limited direction is dorsiflexion, which is when your shin moves forward over your foot. If dorsiflexion is limited, squats, lunges, stairs, and landing mechanics can all feel restricted.

Common mobility work includes knee-to-wall drills, controlled ankle circles, calf mobility, and loaded positions that teach the ankle to move under control. The goal is not to force range. The goal is to create usable motion.

Ankle Strength

Strength is the ankle’s ability to produce and resist force. The calf complex, tibialis anterior, peroneals, posterior tibialis, intrinsic foot muscles, and even the toes all contribute. If these muscles are undertrained, the ankle may feel unstable even when joint mobility is normal.

Strength work usually includes calf raises, bent-knee calf raises, tibialis raises, resisted band work, foot doming, and progressive single-leg loading.

Ankle Stability

Stability is your ability to control the joint during movement. It depends on strength, coordination, sensory feedback, and confidence. Balance drills are useful here, but they should progress toward the tasks you actually need: walking on uneven ground, landing from a jump, changing direction, or stepping down under control.

A Practical Ankle Strength Progression

The best ankle exercises depend on your current ability, injury history, sport, and goals. That said, most people benefit from a progression that moves from control to strength to dynamic movement.

1. Controlled Range of Motion

Start by teaching the ankle to move without compensation. Knee-to-wall rocks, slow ankle circles, and controlled calf stretches can help restore awareness and range. If one side feels dramatically different, that is useful information for your program.

2. Calf Strength in Two Positions

The calf is not one muscle doing one job. Straight-knee calf raises bias the gastrocnemius, while bent-knee calf raises place more emphasis on the soleus. Both matter. The soleus is especially important for walking, running, and controlling the shin over the foot.

A simple progression might look like this: double-leg calf raises, slow eccentric calf raises, single-leg calf raises, then loaded single-leg calf raises. Quality matters more than rushing to harder versions.

3. Front and Side Ankle Strength

The front and sides of the lower leg help control foot position. Tibialis raises, banded inversion and eversion, and resisted dorsiflexion can be useful when programmed appropriately. These exercises are often overlooked because they are not flashy, but they can make a major difference for people who repeatedly roll their ankles or feel unstable on one side.

4. Single-Leg Balance and Step Control

Single-leg balance is a starting point, not the final goal. Once a person can balance calmly, we often progress to reaches, step-downs, split squats, carries, and uneven-surface exposure when appropriate. The goal is to make the ankle work while the rest of the body moves.

5. Landing, Hopping, and Change of Direction

For athletes and active adults, ankle strength must eventually become reactive. Low-level pogo hops, skipping, landing mechanics, deceleration drills, and lateral movement can build spring and confidence. These should be introduced gradually, especially after previous sprains or Achilles issues.

Common Mistakes With Ankle Training

The first mistake is only stretching the calf. Mobility can help, but if the ankle cannot produce force or control motion, stretching will not solve the whole problem.

The second mistake is doing balance drills that never progress. Standing on one leg for months may not prepare you for sport, hiking, or quick direction changes. Balance work should eventually connect to stepping, reaching, loading, and reacting.

The third mistake is skipping strength because the exercises feel small. Calf raises, tibialis work, and foot control drills can look simple, but they build the capacity that more dynamic movement depends on.

The fourth mistake is returning to running or sport before the ankle is ready. If you cannot control a step-down, perform repeated calf raises, or land quietly, jumping straight into cutting or hill running may be too much too soon.

When Ankle Training Should Be Individualized

If you have active pain, swelling, numbness, a recent injury, or repeated ankle sprains, get assessed before pushing harder exercises. This article is educational and cannot diagnose your situation online.

An individualized plan is especially important if you are returning from an ankle sprain, Achilles irritation, plantar fascia pain, surgery, or a car accident. In those cases, a kinesiologist may need to adjust range of motion, volume, tempo, footwear, surface choice, and loading speed.

Vaughan’s Fitness has been helping Langley clients since 2013 from our private studio at 658 200th St. Because all of our trainers are university-degreed kinesiologists, we can connect ankle strength with the bigger picture: knees, hips, gait, balance, sport demands, and confidence. For injury-related support, our kinesiology and ICBC active rehab services may be relevant. For performance or general strength, ankle work can also be built directly into your training program.

FAQ: Ankle Strength and Injury Prevention

What are the best exercises for stronger ankles?

The best exercises usually include calf raises, bent-knee calf raises, tibialis raises, banded inversion and eversion, foot-control drills, single-leg balance, step-downs, and progressive hopping or landing drills. The right mix depends on your current mobility, strength, injury history, and goals.

Can ankle strengthening prevent sprains?

Ankle strengthening can reduce risk by improving strength, balance, proprioception, and landing control, but it cannot guarantee that a sprain will never happen. Sport, fatigue, footwear, playing surface, and previous injury history also matter.

How often should I train my ankles?

Most people can include some ankle work two to four times per week, depending on intensity. Light mobility and balance work can often be done more frequently, while heavy calf raises, hopping, and sport drills need more recovery.

Why do my ankles feel unstable even though they do not hurt?

Instability can come from previous sprains, reduced proprioception, weakness, limited mobility, fatigue, or lack of confidence. A kinesiologist can assess whether the issue is mainly strength, control, range of motion, or readiness for higher-speed movement.

Should I use a brace or train my ankles?

A brace can be useful in some situations, especially during return to sport or high-risk activity, but it should not replace rebuilding capacity. For long-term resilience, most people still need progressive strength, balance, and movement training.

Build Ankles That Support the Rest of Your Body

Strong ankles are part of a bigger system. They help you move with more confidence, absorb force, train harder, and stay active in the things you care about. Whether your goal is sport, hiking, lifting, running, or simply feeling steadier day to day, ankle training deserves a place in your program.

If you want a kinesiologist to assess your movement and build a plan around your body, book your 2 FREE sessions at Vaughan’s Fitness. We offer individualized training in a private studio, no locked contracts, and practical coaching from university-degreed kinesiologists.

2024 update:

My wife and I have been training with Vaughan's for 6 years! We love the friendly and supportive trainers and environment.

Special kudos to our two trainers Marissa and Jorell who challenge us every week while making it fun, and of course to Jarid for his leadership. We are really pleased with the fitness levels and strength they've helped us to build.

Highly recommend the Vaughan's team!

This place meets the hype! highly recommend, do not scroll through websites just go, you will not regret!
I started Training with Jarid in July 2023. We set my fitness and health goals and I initially committed training for 12 weeks. I like the relaxed atmosphere and Jarid's no pressure approach. I trained x3 sessions week, 2x with Jarid and 1x with Miss Marissa. Jarid is a beast of a trainer and all round stand-up guy. He is an intuitive trainer who ensures he tempers the training to not break your spirits but ensure he is getting maximum results from you. I signed on for an additional 8 weeks from my initial commitment. Though I did not meet my weight loss goal, which has nothing to do with the high class training I received, I did CRUSH my strength and conditioning goals!
Jarid's approach to overall health fitness and wellness combined with habit restructuring has made exceed my fitness and weight loss goals. Now 8 weeks after leaving Vaughan's Fitness I am -19.2lbs down my initial start weight in July 2023 and still crushing workouts at home. I cannot thank Jarid and his team enough for all the love and support during my time there.

This place is awesome. The owner Jarid really cares about everyone here. As someone who was scared and intimidated of gyms and fitness in general, this place made me feel confident. I took personal training sessions for 2 months straight with Jasmin, Marissa and Maddison and all 3 of them were exceptional! They walked me through different exercises, showed me proper form and pushed me hard enough to keep challenging myself to get those last reps in. I really cannot thank these people enough and I recommend everyone to give them a shot. Everyone here is extremely friendly and supportive. Thanks to them, I was able to kick-start my fitness journey ?.

I really enjoying all aspects of the gym including the trainers. In the last 3 years, I have had 3 trainers and they all have been wonderful. With Jill leaving last month, my new trainer Catherine is also amazing. During my first session, she definitely challenged me and I enjoy her personality as well. Everyone at Vaughan's is very friendly and helpful. Even when I come to work out on my own, the staff are all helpful and I love the fact that it is such a small gym that during covid has made working out more enjoyable. Thank you Anne White

Vaughan’s fitness is AMAZING! The staff are so friendly, professional and motivating. The facility is clean and beautiful, also located on beautiful grounds. Jarid is a wonderful owner, he replies promptly to emails and is super excited to get clients what they want and need. I would absolutely never go another personal training facility because at Vaughan’s, I truly feel like I’m family. Everyone knows your name, they’re invested in your fitness goals and take an active role in learning more about you. This facility and it’s members and staff are legit. They’re amazing and I would HIGHLY recommend Vaughan’s fitness to anyone looking to get in shape and achieve their fitness goals. I’ve trained with Allysia, Alyssa, Alex and Ally and they’re all amazing! It’s also a super non-threatening environment. I’ve found with going to other gyms before it can be super intimidating when you don’t know all the machines are what exercises to do, but here they explain everything, it’s non-judgemental, and everyone roots for you. 10/10 would recommend.

A welcoming, professionally developed and evidently knowledgeable environment was the initial impression I observed from Vaughan’s Fitness. One year later, I can confidently state that anyone’s goals are achievable with the dedication and support offered at Vaughan’s Fitness. In fact, you’ll enjoy surpassing them.

Previously I struggle with appropriate workouts, nutritional guidance, and minor injuries. Initially I debated the decision of inquiring into personal trainers but grateful I chose to. Over the last year, Jarid has been genuinely accommodating to my chaotic schedule. Allowing me the opportunity of working parallel with several trainers who are immensely supportive. They are as interested in your wellbeing and goals as they are fun, motivating and personable.

If you’re like me you have been humming and hawing about doing this for a long time. You are looking at websites, getting all ready to go for it only to say to yourself “maybe later”. I have done the big gym thing before and it’s not my cup of tea, main reasons being that I can never decide what equipment I should use or exercises to do, what areas I need to focus on and most importantly how to perform every exercise properly as to not injure myself. I’m one that needs to just show up to the gym, be told what exercises I am doing and be guided through those exercises in a manner that I won’t injure myself, but also with the intent to achieve the greatest result.
I have now been a member at Vaughan’s for over a year and can’t say enough about it. First off this testimonial is something I have wanted to do for a long time. I work out three times per week and have worked with the same two trainers the entire time, Alyssa and Jazmin. I have also on occasion had the fortune of working with some of the other trainers, while mine were on holidays. Marissa, Allyshia, Julianne and Tyler have all been fabulous and a pleasure to work with.
This gym is nothing like the ‘big box chain style gyms’. There is no need to feel intimidated and there is every age and body type working out here. If however, you are looking for yoga or spin classes this is not the gym for you. You get to know everyone from the trainers along with many of the other members. It is without a doubt something I look forward to doing each and every time and that’s something I never thought I would hear myself say as I have always hated the gym
Jarid Vaughn has created an incredible environment here and joining his gym is one of the best things I have ever done. I turned 50 when I first joined and I while I eat fairly well, I was a bit heavier than I wanted to be, had aches and pains here and there and just generally wanted to feel healthier and feel better about myself. I have achieved all that and then some. I never have to weigh myself because I can see the changes. I can easily say that I am in the best physical shape of my life and while I may still have the odd ache and pain (I am over 50 after all), so many of the other issues I was having for years have all disappeared.
My wife has now joined Vaugn’s one day per week and she too is really enjoying it. If you are hesitating on whether or not to join, I hope I have at least convinced you to contact Jarid and set up a consultation. Then you can stop doing your endless research on the internet and making excuses.

If you have any sort of fitness goals, go to Vaughan’s Fitness. The first time I trained with Vaughan’s I needed to get core strength to fix a back injury, and the second time was to tone up and develop over all body strength. I had very noticeable results after only a couple weeks of training and stayed training for 6+ months because I got so much out of it. My back pain has never returned and am now in great shape. The team at Vaughan’s are very knowledgeable and skilled.I learned so much about effective exercises with proper form. The sessions are tailored to your personal goals and are broken up between various types of exercises which makes each session new, interesting, and enjoyable. I cannot recommend Vaughan’s enough. They are awesome and I am so grateful for them.
