Good squat form is not about forcing every body into the same textbook position. It is about finding a squat pattern that lets your hips, knees, ankles, and trunk share the work well so you can build strength without feeling beat up.

At Vaughan’s Fitness in South Langley, our kinesiologists often see clients who think they are “bad at squats” when the real issue is much simpler: they have not been taught the right setup, range, tempo, or supporting exercises for their body. A better squat usually comes from improving control, awareness, and strength in the positions you actually need.

The best exercises for better squat form are goblet squats, box squats, heel-elevated squats, split squats, and hip hinge drills. Together, they teach bracing, foot pressure, knee tracking, hip control, depth, and trunk position. For many people, these exercises work better than simply doing more squats because they make the weak links easier to feel and correct.

Why Squat Form Matters

A squat is one of the most useful movement patterns in training because it shows up everywhere: sitting down, standing up, climbing stairs, lifting from low positions, jumping, landing, and changing direction in sport. Better squat form helps you use your legs and hips more effectively instead of dumping every rep into your knees, low back, or ankles.

That does not mean every squat needs to look identical. Femur length, hip structure, ankle mobility, training history, and injury history all change what a strong squat looks like. Some people squat best with a slightly wider stance. Some need a small heel lift. Some need a box target before free squatting. Some need more trunk strength before adding load.

The goal is not perfection. The goal is repeatable, controlled reps that you can progress over time. In our private studio at Vaughan’s Fitness, our university-degreed kinesiologists coach squats by watching how a person moves under real conditions, then adjusting the exercise to fit their current capacity.

1. Goblet Squat

The goblet squat is one of the best starting points for improving squat form because the weight sits in front of your body. This often helps people stay more upright, brace naturally, and feel their feet on the floor.

How to do it

  • Hold a dumbbell or kettlebell close to your chest.
  • Set your feet about shoulder-width apart, with toes slightly turned out if that feels natural.
  • Brace gently, as if preparing for someone to tap your ribs.
  • Sit down between your hips while keeping your whole foot connected to the floor.
  • Stand up by pushing the floor away, keeping your knees in line with your toes.

What it teaches

Goblet squats help teach trunk position, depth control, and balanced foot pressure. If you feel yourself tipping forward or losing your heels, the front-loaded weight often gives immediate feedback. It also tends to be less intimidating than a barbell squat, which makes it useful for beginners.

Start with 2 to 3 sets of 6 to 10 controlled reps. Keep the load light enough that every rep looks similar. If your form changes dramatically by the last few reps, the weight or depth is probably too aggressive for now.

2. Box Squat

A box squat gives you a target. That target can make the squat feel less confusing because you know exactly how low to go and where each rep ends. This is especially helpful for beginners, people returning after pain, or anyone who feels nervous about getting stuck at the bottom.

How to do it

  • Stand in front of a box, bench, or sturdy surface.
  • Use a height that lets you squat without pain or loss of control.
  • Reach your hips back slightly, then bend your knees as you sit to the box.
  • Touch the box lightly without collapsing onto it.
  • Stand back up with the same foot pressure you used on the way down.

What it teaches

Box squats teach consistency. They help you find a depth where you can control your knees, hips, and trunk instead of guessing every rep. They also make it easier to slow down the lowering phase, which is where many squat problems show up.

A common mistake is relaxing completely on the box. Think of the box as a depth marker, not a chair. Stay active, touch lightly, then stand tall. For form practice, use 2 to 4 sets of 5 to 8 reps with a slow lower and a controlled stand.

3. Heel-Elevated Squat

If your ankles feel stiff or your torso folds forward during squats, a small heel elevation can help. This does not “cheat” the movement. It simply changes the angle so you can access a better squat pattern while you work on strength and mobility.

How to do it

  • Place your heels on small wedges, plates, or a stable slant board.
  • Keep the elevation modest. You should feel supported, not unstable.
  • Squat with a smooth tempo and keep your knees tracking over your toes.
  • Pause briefly in a controlled depth before standing up.

What it teaches

Heel-elevated squats can help you feel your quads, maintain a more upright torso, and reach depth without forcing your ankles. They are useful for learning the pattern, but they should not become the only way you squat forever unless that is the best fit for your body and goals.

At Vaughan’s Fitness, we often use heel elevation as a coaching tool. For some clients it is temporary. For others, especially those training for quad strength or working around certain mobility limits, it stays in the program because it works well.

4. Split Squat

Split squats are excellent for improving squat form because they reveal side-to-side differences. If one hip, knee, or ankle has less control, a regular two-leg squat can hide it. A split squat makes it easier to see and train.

How to do it

  • Start in a staggered stance with one foot forward and one foot back.
  • Lower straight down instead of lunging forward aggressively.
  • Keep the front foot flat and the front knee tracking comfortably over the toes.
  • Use a wall, dowel, or rack for balance if needed.
  • Stand by driving through the front foot.

What it teaches

Split squats build single-leg strength, hip control, knee tracking, and confidence. They are especially useful when someone shifts to one side during squats or feels one knee cave inward more than the other.

You do not need heavy weight at first. Bodyweight split squats with good control are enough for many people. Try 2 to 3 sets of 6 to 8 reps per side, stopping before your form breaks down.

5. Hip Hinge Drill

A squat is not the same as a deadlift, but hip control still matters. Many people struggle with squat form because they either tuck their pelvis under too early, overarch their low back, or have trouble coordinating hip and knee movement together. A hip hinge drill teaches you how to move at the hips without losing trunk position.

How to do it

  • Hold a dowel, broomstick, or light bar along your back.
  • Keep contact with the back of your head, upper back, and tailbone.
  • Soften your knees slightly.
  • Push your hips back while keeping the three contact points.
  • Return to standing by squeezing your glutes and bringing your hips through.

What it teaches

The hinge drill teaches body awareness. It helps you feel the difference between moving from your hips and bending from your spine. When that awareness improves, squats often feel cleaner because you can control your pelvis and trunk through the full rep.

Common Squat Form Mistakes

Most squat issues are not fixed by one cue. They are usually a mix of mobility, strength, confidence, and load selection. Still, a few mistakes show up often.

  • Going too heavy too soon: Load should reinforce good movement, not erase it.
  • Chasing depth before control: A controlled partial squat is more useful than a deep squat you cannot manage.
  • Letting the knees collapse inward: Knees can move forward, but they should track with control rather than buckle.
  • Losing foot pressure: Try to keep the big toe, little toe, and heel connected through the rep.
  • Holding your breath poorly: Bracing matters, but beginners often need simple breathing and tension cues first.

How to Put These Exercises Into a Simple Squat Practice Plan

You do not need to do all five exercises every day. A simple two-day structure is usually enough for most people who want better squat form.

  • Day 1: Goblet squat, split squat, and hip hinge drill.
  • Day 2: Box squat, heel-elevated squat, and light core work such as dead bugs or Pallof presses.
  • Frequency: Practice 2 times per week, leaving at least one day between sessions.
  • Reps: Keep most sets between 5 and 10 reps, focusing on clean technique.
  • Progression: Add range, reps, tempo, or load only when your form stays consistent.

Should my knees go past my toes when I squat?

For many people, yes. Knees moving past the toes is normal in squats, stairs, lunges, and sport. The key is whether the movement is controlled, comfortable, and appropriate for your current capacity.

How deep should I squat?

Squat as deep as you can while keeping control, comfort, and repeatable form. Some people can train deep squats well. Others are better starting with a box, reduced range, or heel elevation before progressing.

Are squats bad for your knees?

Squats are not automatically bad for knees. Poor load management, uncontrolled technique, or ignoring symptoms can be a problem. Well-chosen squat variations often help build knee capacity over time.

How often should I practice squat form?

Most beginners do well practicing squat patterns 2 to 3 times per week. You can use lighter technique work more often, but hard squat training should allow enough recovery between sessions.

What if I feel squats mostly in my low back?

I started Training with Jarid in July 2023. We set my fitness and health goals and I initially committed training for 12 weeks. I like the relaxed atmosphere and Jarid's no pressure approach. I trained x3 sessions week, 2x with Jarid and 1x with Miss Marissa. Jarid is a beast of a trainer and all round stand-up guy. He is an intuitive trainer who ensures he tempers the training to not break your spirits but ensure he is getting maximum results from you. I signed on for an additional 8 weeks from my initial commitment. Though I did not meet my weight loss goal, which has nothing to do with the high class training I received, I did CRUSH my strength and conditioning goals!
Jarid's approach to overall health fitness and wellness combined with habit restructuring has made exceed my fitness and weight loss goals. This place is awesome. The owner Jarid really cares about everyone here. As someone who was scared and intimidated of gyms and fitness in general, this place made me feel confident. I took personal training sessions for 2 months straight with Jasmin, Marissa and Maddison and all 3 of them were exceptional! They walked me through different exercises, showed me proper form and pushed me hard enough to keep challenging myself to get those last reps in. The facility is spacious, clean and there is a good variety of equipment available. Having the riding ring attached makes for a nice and unique atmosphere. Melissa has been a great motivator and just what we needed for our training. We appreciate she is flexible with our schedule and how intense the training should be for that week.

I really enjoying all aspects of the gym including the trainers. In the last 3 years, I have had 3 trainers and they all have been wonderful. With Jill leaving last month, my new trainer Catherine is also amazing. During my first session, she definitely challenged me and I enjoy her personality as well. After years of training in a wonderful boutique gym in Montreal, I was looking for something similar when we moved to the Fraser Valley and I found it at Vaughn's. So far it has been a great experience and no complaints. Staff is knowledgable, hardworking and honest. If they don't know the answer to one of my questions they say so and find the answer instead of giving bad advice.

The facility is clean, in a gorgeous area overlooking the riding arena and the would equipment is in good order. Keep it up as I can see why they are successful.

Vaughan’s fitness is AMAZING! The staff are so friendly, professional and motivating. The facility is clean and beautiful, also located on beautiful grounds. Jarid is a wonderful owner, he replies promptly to emails and is super excited to get clients what they want and need. I would absolutely never go another personal training facility because at Vaughan’s, I truly feel like I’m family. Everyone knows your name, they’re invested in your fitness goals and take an active role in learning more about you. This facility and it’s members and staff are legit. They’re amazing and I would HIGHLY recommend Vaughan’s fitness to anyone looking to get in shape and achieve their fitness goals. I’ve trained with Allysia, Alyssa, Alex and Ally and they’re all amazing! It’s also a super non-threatening environment. I’ve found with going to other gyms before it can be super intimidating when you don’t know all the machines are what exercises to do, but here they explain everything, it’s non-judgemental, and everyone roots for you. 10/10 would recommend.

A welcoming, professionally developed and evidently knowledgeable environment was the initial impression I observed from Vaughan’s Fitness. One year later, I can confidently state that anyone’s goals are achievable with the dedication and support offered at Vaughan’s Fitness. In fact, you’ll enjoy surpassing them.

Previously I struggle with appropriate workouts, nutritional guidance, and minor injuries. Initially I debated the decision of inquiring into personal trainers but grateful I chose to. Over the last year, Jarid has been genuinely accommodating to my chaotic schedule. Allowing me the opportunity of working parallel with several trainers who are immensely supportive. If you’re like me you have been humming and hawing about doing this for a long time. You are looking at websites, getting all ready to go for it only to say to yourself “maybe later”. I have done the big gym thing before and it’s not my cup of tea, main reasons being that I can never decide what equipment I should use or exercises to do, what areas I need to focus on and most importantly how to perform every exercise properly as to not injure myself. I’m one that needs to just show up to the gym, be told what exercises I am doing and be guided through those exercises in a manner that I won’t injure myself, but also with the intent to achieve the greatest result.
I have now been a member at Vaughan’s for over a year and can’t say enough about it. First off this testimonial is something I have wanted to do for a long time. I work out three times per week and have worked with the same two trainers the entire time, Alyssa and Jazmin. I have also on occasion had the fortune of working with some of the other trainers, while mine were on holidays. Marissa, Allyshia, Julianne and Tyler have all been fabulous and a pleasure to work with.
This gym is nothing like the ‘big box chain style gyms’. There is no need to feel intimidated and there is every age and body type working out here. If however, you are looking for yoga or spin classes this is not the gym for you. You get to know everyone from the trainers along with many of the other members. It is without a doubt something I look forward to doing each and every time and that’s something I never thought I would hear myself say as I have always hated the gym
Jarid Vaughn has created an incredible environment here and joining his gym is one of the best things I have ever done. I turned 50 when I first joined and I while I eat fairly well, I was a bit heavier than I wanted to be, had aches and pains here and there and just generally wanted to feel healthier and feel better about myself. I have achieved all that and then some. I never have to weigh myself because I can see the changes. I can easily say that I am in the best physical shape of my life and while I may still have the odd ache and pain (I am over 50 after all), so many of the other issues I was having for years have all disappeared.
My wife has now joined Vaugn’s one day per week and she too is really enjoying it. If you are hesitating on whether or not to join, I hope I have at least convinced you to contact Jarid and set up a consultation. Then you can stop doing your endless research on the internet and making excuses.

If you have any sort of fitness goals, go to Vaughan’s Fitness. The first time I trained with Vaughan’s I needed to get core strength to fix a back injury, and the second time was to tone up and develop over all body strength. I had very noticeable results after only a couple weeks of training and stayed training for 6+ months because I got so much out of it. My back pain has never returned and am now in great shape. The team at Vaughan’s are very knowledgeable and skilled.I learned so much about effective exercises with proper form. The sessions are tailored to your personal goals and are broken up between various types of exercises which makes each session new, interesting, and enjoyable. I cannot recommend Vaughan’s enough.
