Before diving into exercises, it’s worth understanding why your lower back hurts in the first place. The lumbar spine bears the majority of your upper body’s weight. When the muscles that support it — your deep core, glutes, and hip stabilizers — are weak, tight, or imbalanced, the spine takes on stress it wasn’t designed to handle alone.

Common contributors to lower back pain include:

  • Prolonged sitting — tightens hip flexors and weakens glutes, pulling the pelvis into anterior tilt
  • Weak deep core muscles — the transverse abdominis and multifidus are your spine’s natural brace
  • Poor hip mobility — when hips can’t move freely, the lumbar spine compensates
  • Previous injury — car accidents, sports injuries, or workplace incidents can leave lingering dysfunction
  • Deconditioning — simply not moving enough weakens the structures that protect your back

A kinesiologist identifies which of these factors are at play for your body. That’s why the same exercise that helps one person can aggravate another. The five exercises below are among the most universally beneficial, but the sets, reps, tempo, and progressions should always be tailored to your specific assessment. Exercise 1: The Dead Bug — Building Deep Core Control

The dead bug is one of the most effective lower back pain exercises because it trains your deep core stabilizers without putting any load on the spine. Unlike crunches or sit-ups (which can actually worsen back pain by compressing spinal discs), the dead bug teaches your brain to keep the lumbar spine stable while your limbs move — exactly what your body needs to do during daily activities.

How to perform the dead bug:

  1. Lie on your back with arms extended toward the ceiling and knees bent at 90 degrees (tabletop position)
  2. Press your lower back firmly into the floor — this is your starting position, and you’ll maintain this contact throughout
  3. Slowly extend your right arm overhead while simultaneously extending your left leg toward the floor
  4. Return to start and repeat on the opposite side
  5. Perform 3 sets of 8–10 reps per side, moving slowly and deliberately

Why kinesiologists love this exercise: It’s anti-extension core training at its finest. If your lower back arches off the floor at any point, it means you’ve gone past your current stability capacity — and that’s exactly the kind of feedback that helps us calibrate your program.

Exercise 2: The Glute Bridge — Reactivating Your Powerhouse

Weak glutes are one of the most overlooked causes of lower back pain. When your gluteus maximus and medius aren’t pulling their weight, the lower back muscles compensate during walking, standing, and bending. The glute bridge targets this directly.

How to perform the glute bridge:

  1. Lie on your back with knees bent and feet flat on the floor, hip-width apart
  2. Drive through your heels to lift your hips toward the ceiling, squeezing your glutes at the top
  3. Hold the top position for 2–3 seconds, focusing on glute activation — not arching through the lower back
  4. Lower slowly and repeat for 3 sets of 12–15 reps

Progression tip: Once bodyweight bridges feel easy, a kinesiologist can progress you to single-leg bridges, banded bridges, or hip thrusts with load. The key is progressing at the right pace for your body — too fast and you risk flaring up symptoms, too slow and you plateau.

Exercise 3: The Bird Dog — Spinal Stability in Motion

The bird dog challenges your core to maintain a neutral spine while opposite limbs extend — mimicking the demands of walking, running, and reaching. It’s a staple in both lower back pain rehabilitation and athletic performance programs because it trains coordination alongside stability.

How to perform the bird dog:

  1. Start on hands and knees with wrists under shoulders and knees under hips
  2. Brace your core gently — imagine you’re about to be lightly poked in the stomach
  3. Extend your right arm forward and left leg backward simultaneously, keeping hips level
  4. Hold for 2–3 seconds, then return to start and switch sides
  5. Perform 3 sets of 8–10 reps per side

Common mistake: Letting the hips rotate or sag. If you balance a water glass on your lower back, it shouldn’t spill. This is where having a kinesiologist watch your form makes a significant difference — compensations that feel normal to you are immediately visible to a trained eye.

Exercise 4: The Cat-Cow — Gentle Spinal Mobilization

Not every exercise for lower back pain needs to be about strengthening. The cat-cow is a controlled mobility drill that gently moves the spine through flexion and extension, improving segmental mobility and reducing stiffness. It’s particularly effective first thing in the morning or after prolonged sitting.

How to perform the cat-cow:

  1. Start on hands and knees in a neutral spine position
  2. Cow: Inhale as you drop your belly toward the floor, lift your chest, and look slightly upward
  3. Cat: Exhale as you round your spine toward the ceiling, tucking your chin and pelvis
  4. Move slowly and rhythmically, spending 2–3 seconds in each position
  5. Perform 10–15 cycles, focusing on smooth, controlled movement

When to use caution: If the extension (cow) portion increases your pain, reduce the range of motion or skip it. Conditions like spinal stenosis or facet joint irritation may respond poorly to extension. A kinesiologist can modify this exercise based on your specific diagnosis and pain patterns — this is exactly the kind of nuance you miss with a YouTube tutorial.

Exercise 5: The Hip Flexor Stretch — Releasing the Hidden Culprit

Tight hip flexors are epidemic in our desk-bound culture, and they’re a major contributor to lower back pain. When the iliopsoas (your primary hip flexor) is chronically shortened, it pulls the pelvis into anterior tilt, increasing the curve in your lower back and compressing the lumbar discs. Stretching it out can provide surprisingly fast relief.

How to perform the half-kneeling hip flexor stretch:

  1. Kneel on your right knee with your left foot flat on the floor in front of you (half-kneeling position)
  2. Tuck your pelvis slightly — imagine pulling your belt buckle up toward your ribs
  3. Shift your weight gently forward until you feel a stretch in the front of your right hip
  4. Hold for 30–45 seconds, breathing deeply
  5. Repeat on the other side. Perform 2–3 sets per side

Enhancement: Adding a slight lateral lean away from the kneeling side intensifies the stretch through the TFL and lateral hip flexor fibers. Our kinesiologists often pair this with fascial stretch therapy (FST) for clients whose hip tightness is particularly stubborn.

I started Training with Jarid in July 2023. We set my fitness and health goals and I initially committed training for 12 weeks. I like the relaxed atmosphere and Jarid's no pressure approach. I trained x3 sessions week, 2x with Jarid and 1x with Miss Marissa. Jarid is a beast of a trainer and all round stand-up guy. He is an intuitive trainer who ensures he tempers the training to not break your spirits but ensure he is getting maximum results from you. I signed on for an additional 8 weeks from my initial commitment. Though I did not meet my weight loss goal, which has nothing to do with the high class training I received, I did CRUSH my strength and conditioning goals!
Jarid's approach to overall health fitness and wellness combined with habit restructuring has made exceed my fitness and weight loss goals. Now 8 weeks after leaving Vaughan's Fitness I am -19.2lbs down my initial start weight in July 2023 and still crushing workouts at home. This place is awesome. The owner Jarid really cares about everyone here. As someone who was scared and intimidated of gyms and fitness in general, this place made me feel confident. I took personal training sessions for 2 months straight with Jasmin, Marissa and Maddison and all 3 of them were exceptional! The facility is spacious, clean and there is a good variety of equipment available. Having the riding ring attached makes for a nice and unique atmosphere. Melissa has been a great motivator and just what we needed for our training. We appreciate she is flexible with our schedule and how intense the training should be for that week.

I really enjoying all aspects of the gym including the trainers. In the last 3 years, I have had 3 trainers and they all have been wonderful. With Jill leaving last month, my new trainer Catherine is also amazing. During my first session, she definitely challenged me and I enjoy her personality as well. After years of training in a wonderful boutique gym in Montreal, I was looking for something similar when we moved to the Fraser Valley and I found it at Vaughn's. So far it has been a great experience and no complaints. Staff is knowledgable, hardworking and honest. If they don't know the answer to one of my questions they say so and find the answer instead of giving bad advice.

The facility is clean, in a gorgeous area overlooking the riding arena and the would equipment is in good order. Keep it up as I can see why they are successful.

Vaughan’s fitness is AMAZING! The staff are so friendly, professional and motivating. The facility is clean and beautiful, also located on beautiful grounds. Jarid is a wonderful owner, he replies promptly to emails and is super excited to get clients what they want and need. I would absolutely never go another personal training facility because at Vaughan’s, I truly feel like I’m family. Everyone knows your name, they’re invested in your fitness goals and take an active role in learning more about you. This facility and it’s members and staff are legit. They’re amazing and I would HIGHLY recommend Vaughan’s fitness to anyone looking to get in shape and achieve their fitness goals. I’ve trained with Allysia, Alyssa, Alex and Ally and they’re all amazing! It’s also a super non-threatening environment. I’ve found with going to other gyms before it can be super intimidating when you don’t know all the machines are what exercises to do, but here they explain everything, it’s non-judgemental, and everyone roots for you. 10/10 would recommend.

A welcoming, professionally developed and evidently knowledgeable environment was the initial impression I observed from Vaughan’s Fitness. One year later, I can confidently state that anyone’s goals are achievable with the dedication and support offered at Vaughan’s Fitness. In fact, you’ll enjoy surpassing them.

Previously I struggle with appropriate workouts, nutritional guidance, and minor injuries. Initially I debated the decision of inquiring into personal trainers but grateful I chose to. If you’re like me you have been humming and hawing about doing this for a long time. You are looking at websites, getting all ready to go for it only to say to yourself “maybe later”. I have done the big gym thing before and it’s not my cup of tea, main reasons being that I can never decide what equipment I should use or exercises to do, what areas I need to focus on and most importantly how to perform every exercise properly as to not injure myself. I’m one that needs to just show up to the gym, be told what exercises I am doing and be guided through those exercises in a manner that I won’t injure myself, but also with the intent to achieve the greatest result.
I have now been a member at Vaughan’s for over a year and can’t say enough about it. First off this testimonial is something I have wanted to do for a long time. I work out three times per week and have worked with the same two trainers the entire time, Alyssa and Jazmin. I have also on occasion had the fortune of working with some of the other trainers, while mine were on holidays. Marissa, Allyshia, Julianne and Tyler have all been fabulous and a pleasure to work with.
This gym is nothing like the ‘big box chain style gyms’. There is no need to feel intimidated and there is every age and body type working out here. If however, you are looking for yoga or spin classes this is not the gym for you. You get to know everyone from the trainers along with many of the other members. It is without a doubt something I look forward to doing each and every time and that’s something I never thought I would hear myself say as I have always hated the gym
Jarid Vaughn has created an incredible environment here and joining his gym is one of the best things I have ever done. I turned 50 when I first joined and I while I eat fairly well, I was a bit heavier than I wanted to be, had aches and pains here and there and just generally wanted to feel healthier and feel better about myself. I have achieved all that and then some. I never have to weigh myself because I can see the changes. I can easily say that I am in the best physical shape of my life and while I may still have the odd ache and pain (I am over 50 after all), so many of the other issues I was having for years have all disappeared.
My wife has now joined Vaugn’s one day per week and she too is really enjoying it. If you are hesitating on whether or not to join, I hope I have at least convinced you to contact Jarid and set up a consultation. Then you can stop doing your endless research on the internet and making excuses.

If you have any sort of fitness goals, go to Vaughan’s Fitness. The first time I trained with Vaughan’s I needed to get core strength to fix a back injury, and the second time was to tone up and develop over all body strength. I had very noticeable results after only a couple weeks of training and stayed training for 6+ months because I got so much out of it. My back pain has never returned and am now in great shape. The team at Vaughan’s are very knowledgeable and skilled.I learned so much about effective exercises with proper form. The sessions are tailored to your personal goals and are broken up between various types of exercises which makes each session new, interesting, and enjoyable. I cannot recommend Vaughan’s enough. Vaughan's fitness is professional, knowledgeable and friendly. The team there is amazing, and the training is the best I've had. I am very happy with the results and would highly recommend to anyone looking for a gym!

My husband and I wanted to start going to the gym about a year ago and I am very happy we chose Vaughn's Fitness. The staff are very well trained, friendly and accommodating. Thanks to Jarid and the staff, we had a good year and will be continuing.
